Your basal metabolic rate (BMR) is the number of calories your body would burn if you did nothing for a full day — no walking, no chewing, no scrolling, just lying in bed keeping the lights on. Heartbeat, breathing, brain activity, kidney filtration, cell repair. For most adults that quiet background process eats up 60 to 70 percent of the calories they spend in a day, which is exactly why BMR is the number every sensible diet plan starts from.
People skip it because it sounds clinical. It isn't. Once you can put a real number on your resting burn, every other decision — how much to eat to lose fat, why a friend's calorie target looks nothing like yours, why your metabolism feels slower at 45 than it did at 25 — stops being a mystery and starts being arithmetic.
What BMR actually measures
BMR is energy at complete rest, measured in a lab after an overnight fast, lying still in a temperature-controlled room. Resting metabolic rate (RMR) is the looser, real-world cousin: roughly the same idea, measured without the strict fasting and stillness, usually reading 5 to 10 percent higher. Most online tools, including ours, estimate BMR and let you treat RMR as close enough for planning.
What BMR is not is your daily calorie target. That trips up a lot of people. BMR is the floor — the absolute minimum your body wants — not the amount you should eat. Eat at your BMR while walking around, working, and exercising, and you're running a steep deficit whether you meant to or not.
Mifflin-St Jeor vs Harris-Benedict
Two equations dominate, and they disagree by a meaningful amount.
Mifflin-St Jeor (1990) is the modern default. For men:
BMR = 10 × weight(kg) + 6.25 × height(cm) − 5 × age + 5
For women the only change is the constant: −161 instead of +5. That's the whole formula. No body-fat reading required, just four numbers you already know.
Harris-Benedict is the older one (1919, revised by Roza and Shizgal in 1984). It uses the same inputs but with chunkier coefficients, and it tends to read higher. A 2005 meta-analysis by Frankenfield in the Journal of the American Dietetic Association found Mifflin-St Jeor landed within ±10 percent of measured resting metabolic rate in 82 percent of non-obese adults — beating Harris-Benedict in every subgroup tested. Harris-Benedict typically overestimates by 5 to 10 percent, and the gap widens in overweight people.
The practical takeaway: trust Mifflin-St Jeor unless you have a reason not to. If you know your body-fat percentage from a DEXA scan or calipers, a third formula — Katch-McArdle — uses lean body mass directly and beats both for very lean or very muscular bodies. But for everyday planning, Mifflin is the one to anchor on.
A worked example
Let's run a 30-year-old man: 80 kg, 180 cm.
10 × 80 = 800 6.25 × 180 = 1125 −5 × 30 = −150 + 5 BMR = 800 + 1125 − 150 + 5 = 1780 kcal/day
So this man burns about 1,780 calories doing absolutely nothing. Run the same stats through Harris-Benedict and you'd get something closer to 1,870 — that 90-calorie spread is exactly the 5 percent overestimate the research warns about. If two different websites ever hand you two different BMRs, this is usually why: they're quietly using different formulas. From BMR to TDEE
BMR is the floor. What you actually burn in a day is your total daily energy expenditure (TDEE), and you get there by multiplying BMR by an activity factor:
- Sedentary (desk job, little exercise): × 1.2
- Lightly active (1–3 workouts/week): × 1.375
- Moderately active (3–5 workouts/week): × 1.55
- Very active (6–7 workouts/week): × 1.725
- Extra active (physical job + training): × 1.9
Our 30-year-old at 1,780 BMR, working a desk job, has a TDEE around 1,780 × 1.2 ≈ 2,140 kcal. That's the maintenance number — eat that and his weight holds steady. Using BMR for weight management
Here's where the floor matters. To lose fat you eat below TDEE, not below BMR. A reasonable cut is 15 to 20 percent under maintenance. For our example that's roughly 2,140 minus 20 percent, or about 1,710 kcal/day — still comfortably above his 1,780 BMR... wait, that's the catch. At a 20 percent cut he lands just below BMR, which is fine for a short, supervised cut but a warning sign for anything longer. Many crash-diet apps would have suggested 1,200, which is a brutal 580 calories under his resting burn. Stay there for weeks and the predictable results follow: muscle loss, fatigue, stalled lifts, the works.
I learned this the slow way. Years ago I trimmed straight to a flat 1,500 because a free app told me to, never once checking it against my own BMR. I felt wrecked for a month and lost as much muscle as fat. The first time I actually computed my resting burn and saw that 1,500 sat below it, the fix was obvious — I'd been treating the floor as a target. Anchoring the deficit to TDEE instead of guessing fixed everything within two weeks.
A few rules that keep you out of trouble:
- Never set your eating target below your BMR for an extended cut. It's the body's idle-power draw; dip under it long-term and metabolism adapts down to defend itself.
- Recompute as you lose. A 10 kg drop lowers your BMR by about 100 kcal, so the deficit that worked at the start shrinks. Plateaus are usually stale math, not broken metabolism.
- Don't chase the higher formula. Harris-Benedict's friendlier number is tempting precisely because it's wrong in the direction you want. Use Mifflin and stay honest.
Why BMR drops with age
That −5 × age term in the formula isn't arbitrary. BMR falls roughly 1 to 2 percent per decade after 20, mostly driven by sarcopenia — the slow loss of muscle, which is metabolically expensive tissue. Muscle burns about 13 kcal/kg/day at rest; fat burns around 4. So as muscle gives way to fat, the resting engine idles lower.
The encouraging part: resistance training stalls that decline, and the formula can't see your training. If you lift seriously, your real BMR runs higher than the prediction. The equation is conservative for you, not insulting.
Turning the number into a plan
BMR by itself is trivia. BMR plugged into a daily plan is a tool. Compute it, multiply up to TDEE, set a deficit or surplus that stays respectful of the floor, and recheck the math every few kilos.
