For two years I trained by feel. Easy days felt easy enough, hard days felt hard, and my times barely moved. Then a running coach made me wear a chest strap for a month and we looked at the data together. The verdict was embarrassing: almost every "easy" run was sitting too high, and almost every "hard" interval was sitting too low. I was training in one grey middle zone the whole time. Heart rate zones fixed that, and the math behind them is simpler than the wearable marketing makes it sound.
This is a guide to what the zones are, where the numbers come from, and the one myth that trips up nearly everyone who starts using them.
The one number everything hangs on: max heart rate
Every zone is a percentage of your maximum heart rate (max HR) — the highest your heart can beat in all-out effort. You can measure it directly with a full-effort field test, but most people estimate it with a formula.
The classic one is 220 − age. A 30-year-old gets a max HR of about 190 bpm. It's easy to remember and it's printed on half the treadmills in the world, which is exactly why it stuck around. The problem is accuracy: it carries an error of roughly ±10 to 15 bpm after age 40, and it systematically overestimates max HR in women by 5 to 8 bpm.
So 220 − age is fine as a back-of-the-napkin starting point, but two better formulas exist. Tanaka (208 − 0.7 × age) fits the average adult within about ±10 bpm and beats the classic formula on every age band above 30. For women, Gulati (206 − 0.88 × age) was fit on a cohort of more than 5,000 women and corrects that female overestimate directly. The honest caveat: a formula is a population average, not your heart. Once you've trained a few months, do a field test — a full-effort 5K with a chest strap, peak reading is your real max HR — and lock the zones to that number. It gets you from ±10 bpm to about ±3.
The five zones and what each one trains
Once you have a max HR, the zones are bands of intensity expressed as a percentage of it. Here's the rough map most coaching systems use:
- Zone 1 — recovery (50–60% max HR). Walking, easy spinning, the warm-up and cool-down. Active recovery, nothing taxing.
- Zone 2 — aerobic base (60–70%). The conversational pace. This builds your engine: more capillaries, more mitochondria, a bigger aerobic base. Endurance athletes spend most of their hours here.
- Zone 3 — tempo (70–80%). "Comfortably hard." Useful in moderation, but it's the zone amateurs accidentally live in. More on that below.
- Zone 4 — lactate threshold (80–90%). The edge where lactate starts piling up faster than you clear it. This raises the pace you can hold before you blow up — interval territory.
- Zone 5 — VO2max (90–100%). All-out, repeatable only in short bursts. Trains the ceiling of how much oxygen you can use.
Notice the values are percentages, not fixed numbers. Zone 2 isn't "a heart rate" — it's whatever 60–70% of your personal max HR works out to.
A worked example: a 30-year-old runner
Let's make it concrete. Take a 30-year-old. Using the classic formula, max HR ≈ 220 − 30 = 190 bpm.
Now apply the zone percentages:
- Zone 1 (50–60%): 95–114 bpm
- Zone 2 (60–70%): 114–133 bpm — the aerobic base band
- Zone 3 (70–80%): 133–152 bpm
- Zone 4 (80–90%): 152–171 bpm
- Zone 5 (90–100%): 171–190 bpm
So for this runner, an easy long run should keep the watch under about 133 bpm. If they're grinding along at 145, they're in Zone 3 — not the easy training they think they're doing.
One refinement worth knowing: the better calculators fold your resting heart rate into the math (the Karvonen reserve method) rather than using a flat percentage of max. Two people with the same max HR but very different resting rates should get different zone numbers, and Karvonen gives them exactly that. Pair the zones with a running pace calculator and you have both the heart rate ceiling and the pace target for each session.
The fat-burning zone is half a myth
Here's the one that sells a lot of treadmill programs. There's a sticker on the console: "Fat-Burn Zone," and it points at the lower intensities. The implication is that to lose fat, you should stay slow.
The half that's true: at Zone 2 intensity, the highest percentage of your energy comes from fat — roughly 60–65%, versus glycogen. So per calorie, more of it is fat at low intensity.
The half that's a myth: percentage isn't the same as total. Higher zones burn far more total calories per hour, so the absolute grams of fat burned per hour end up similar across zones. And for actual fat loss, what matters most isn't which zone you train in — it's your weekly calorie deficit and protein intake. You lose fat by spending more energy than you eat over the week, full stop. Train Zone 2 because it builds your aerobic engine, not because it's a fat-loss shortcut.
If weight is the actual goal, the zone split is a footnote next to the energy balance. Build the budget side with a BMR calculator to know your baseline, log the deficit with a weight loss tracker, and keep your strength work logged with a weight training tracker so you hold muscle while the fat comes off. Zones answer "how should this run feel," not "am I losing weight."
How to actually use the zones this week
The single highest-value pattern in endurance training is the easy/hard split: roughly 80% of your weekly minutes easy (Zones 1–2), 20% hard (Zones 4–5), and almost nothing in the Zone 3 middle. The research on this is consistent across nearly every endurance discipline, and it's the exact opposite of how most amateurs train, which is everything-in-the-middle.
So the practical move is small: find your Zone 2 ceiling, tape it to your watch face, and let it boss your easy days. When the number creeps over the line on a recovery run, slow down — even if it feels too slow, that's the point. Save the high zones for the days you actually meant to suffer.
That's the whole system. One number you can estimate in your head (220 − age), refined by a better formula and eventually a field test, sliced into five bands, with the discipline to keep your easy days genuinely easy. It's not glamorous, but it's the thing that finally moved my times after two years of guessing.
