You land in a new city, your watch says it is morning, and your body insists it is the middle of the night. That gap is jet lag, and it is not weakness or bad luck. It is a real biological lag between the clock on the wall and the clock inside you. The good news is that the lag follows rules, and once you know the rules you can estimate how long it will last and shorten it.

Your body runs on an internal clock

Deep in the brain sits a cluster of cells that keeps roughly 24-hour time. It controls when you feel sleepy, when your body temperature dips, when alertness peaks, and when certain hormones release. Left alone in a cave with no daylight, this clock free-runs a touch slower than 24 hours — closer to 24.2 for most people. That tiny detail explains a lot of what follows.

Normally your internal clock stays locked to local time because daylight resets it every morning. Cross several time zones in a few hours on a plane and you snap the lock. Your clock is still set to where you came from, but the sun, your hotel, and your meetings are all on the new schedule. Until the internal clock catches up, you get the familiar mess: wide awake at 3 a.m., foggy at noon, ravenous at odd hours, and a gut that has no idea when breakfast is.

The one-day-per-zone rule

Here is the most useful number to carry in your head: your body re-syncs at roughly one time zone per day. Cross six zones and you are looking at about six days to feel fully normal again. This is why a quick weekend in a city three zones away can feel like it ends just as your body finally arrives.

The estimate is not perfect, and it should not be. Age shifts it. How well you slept before the flight shifts it. Whether you chase daylight on arrival or hide in a dark room shifts it. A nap at the wrong hour can set you back a full day. So treat the number as a planning figure, not a promise, and judge by how you actually feel.

Eastward is harder than westward

Same six zones, two different outcomes. Flying west is easier than flying east, and the reason traces back to that slightly-longer-than-24-hours internal clock.

Going west, you chase the sun. The day gets longer, you stay up later, and you push your clock back — a phase delay. Since your clock already drifts later on its own, delaying it works with the grain. Going east, the day gets shorter. You have to fall asleep and wake up earlier than your body wants — a phase advance. Advancing fights the natural drift, and it is consistently the harder direction.

A practical rule that travelers and sleep researchers both use: you adjust about one zone per day going east, but closer to one and a half zones per day going west. So the same trip clears faster on the way home if the return leg happens to be westbound. Plan your buffer days and your effort for the eastbound leg, because that is the one that will cost you.

A worked example: six zones east

Suppose you fly from New York (UTC−5) to a conference in Dubai (UTC+4). That is nine zones, but let me use a cleaner case first: a six-zone eastbound hop, say from the US East Coast to western Europe and a bit beyond.

Six zones, heading east, at roughly one zone per day, gives an estimate of about six days to fully adjust. If that same route were flown westbound, the one-and-a-half-zones-per-day pace would bring it down to about four days. The asymmetry is real and it is large — two extra days of fog for picking the harder direction.

That six-day figure is longer than most business trips, which changes the goal entirely. If the trip is shorter than the recovery window, full adjustment was never realistic. The smarter move is to pre-shift before you fly: nudge your sleep and wake times about an hour earlier each day for three or four days before an eastbound flight, so you board already part-way onto destination time. You will spend the trip recovering from a smaller gap.

Light is the strongest lever you have

Light is the main signal your clock uses to set itself, which makes it the most powerful tool for adjusting fast — and the easiest to misuse.

  • Bright light in your biological morning advances your clock. That helps eastbound trips. Get outside into daylight early at your destination.
  • Bright light in your biological evening delays your clock. That helps westbound trips. Seek light later in the day and avoid bright mornings at first.
  • Light at the wrong time pushes your clock the wrong way. This is the trap. Strong morning light when you are trying to delay, or bright evening light when you are trying to advance, can make jet lag worse instead of better.

The first day or two your "biological morning" is still on home time, so the safe move is to be deliberate: decide which direction you need to shift, then time daylight and darkness to match. Sunglasses and a dark room are tools too — blocking light at the wrong hour matters as much as seeking it at the right one.

Sleep timing and small habits

Beyond light, a few habits move the needle. Shift your bedtime gradually rather than all at once — an hour a day is about as fast as the clock will follow, and trying to jump further tends to backfire. Get onto local meal times quickly; eating anchors the clock too. Be careful with caffeine, which can paper over the fog for a few hours but wreck the night's sleep that you actually need to recover. And resist the long arrival nap, however tempting — a short rest is fine, but a three-hour crash at 4 p.m. can undo a day of progress.

How I plan a trip now

I used to land overseas, push through on adrenaline, and quietly write off the first three days. The turning point was a trip from the US west coast to central Europe — nine zones east — where I arrived the night before a morning I needed to be sharp for. I ran the numbers ahead of time, saw that full recovery would take the better part of a week, and accepted I would never fully adjust in a four-day trip. So instead I started shifting my sleep an hour earlier for four days before departure and chased morning daylight the moment I landed. I was not perfectly rested, but I was functional on day one instead of day four. Doing a little before the flight beat doing everything after it.
